Executive Training System — 4:45 AM Compound Protocol for Men Over 40

Rhett Kenagy trained his way from 256 lbs to 190 lbs at age 50 using a compound-movement-focused protocol built for busy executives. 4:45 AM. 60–75 minutes. Compound lifts. Progressive overload. Zero fluff. This is the training system.

Why Compound Movements Are the Only Training System That Works for Men Over 40

Men in their 40s and 50s don’t have time for 90-minute pump sessions. They don’t have time for isolation machine circuits. They need maximum muscle activation in minimum time, with an approach that respects aging connective tissue while still driving meaningful adaptation.

Compound movements — squat, deadlift, bench press, row, overhead press, pull-up — recruit the maximum number of muscle groups simultaneously, trigger the greatest hormonal response (testosterone, growth hormone), and produce the most metabolic effect per unit of time. For a 50-year-old CEO with a 60-minute training window, compound training is not a choice — it’s a requirement.

The 4:45 AM training window is protected because it’s the only time of day that belongs entirely to you. No phone calls, no emails, no meetings, no calendar conflicts. The discipline of the alarm is the first victory of every day.

The 5-Day Training Split — Executive Edition

MONDAY — PUSH (CHEST/SHOULDERS/TRICEPS)

Barbell bench press (4×6–8), incline dumbbell press (3×10), overhead press (3×8), lateral raises (3×15), tricep dips (3×12). Focus: strength base in bench and overhead. Progressive overload — add weight when 3 sets complete at top of rep range.

TUESDAY — PULL (BACK/BICEPS)

Deadlift (4×5), weighted pull-ups (3×6–8), barbell row (3×8), seated cable row (3×12), face pulls (3×15), barbell curls (3×10). Focus: posterior chain dominance. Deadlift is the king of compound movements for testosterone response and full-body strength.

WEDNESDAY — LOWER BODY + CORE

Back squat (4×6–8), Romanian deadlift (3×10), leg press (3×12), walking lunges (3×10 each), calf raises (4×15), plank variations (3×60 sec). Zone 2 cardio: 20-minute steady state post-lift. Core stability for executive posture.

THURSDAY — UPPER BODY STRENGTH

Weighted dips (4×6), T-bar row (4×8), Arnold press (3×10), cable fly (3×15), pull-up pyramid, hammer curls (3×12). Focus: strength accumulation + volume. Supersets to maximize time efficiency in 60-minute window.

FRIDAY — METABOLIC CONDITIONING

Complexes (barbell or dumbbell), sled pushes, battle ropes, assault bike HIIT intervals (10×30-sec hard / 30-sec rest), KB swings (5×20). End with: 15-minute zone 2 cooldown. This session drives the metabolic adaptation that accelerates fat loss.

Hotel Gym Protocol — Never Miss a Training Day on the Road

The most common excuse for missing training is travel. Rhett has trained in hotel gyms across Houston, New York, London, Singapore, and Dubai. Every hotel gym has dumbbells and a cable machine. That is enough.

HOTEL PUSH DAY: DB bench (4×10–12), DB shoulder press (3×12), DB lateral raise (3×15), push-ups to failure (3 sets), tricep cable pressdown (3×15). 45 minutes. Done.
HOTEL PULL DAY: Cable row (4×12), DB row (4×10), lat pulldown (3×12), DB curl (3×12), face pull (3×15). No barbell required. Same muscle activation, same protein synthesis signal.
HOTEL LEG DAY: DB goblet squat (4×15), DB Romanian deadlift (4×12), Bulgarian split squat (3×10 each), calf raises (4×20), bodyweight jump squats (3×15). No barbell required. Your legs work fine.
HOTEL CARDIO OPTION: Treadmill incline walk (15% grade, 3.5 mph, 40 min) is one of the highest-calorie-burn protocols possible with zero joint impact. Perfect for heavy travel weeks when recovery is limited.

Training FAQ for Men Over 40

How many days per week should men over 50 lift weights?

Rhett’s protocol calls for 5 training days per week: push, pull, lower, upper, and metabolic conditioning. For men just starting, 3–4 days is the effective minimum. The key variables are consistency and progressive overload — increasing weight or volume over time. Recovery becomes more critical after 40, so 48 hours between same-muscle-group sessions is important.

Is weight training safe for men over 50?

Not only is it safe — it is the most critical intervention for men over 50. Sarcopenia (muscle loss with age) begins accelerating after 40 and only resistance training reliably reverses it. Rhett’s protocol uses proper warm-up protocols, controlled movement patterns, and appropriate load progression to train safely and effectively. Always consult your physician before beginning a new training program.

Why does Rhett Kenagy train at 4:45 AM?

4:45 AM is the only time of day an executive fully owns. No phone calls. No emails. No meetings. No emergencies. The 4:45 AM training window is protected against every other demand on the calendar. It also sets the tone for every decision made the rest of the day — discipline compounds. Starting the day with victory at the gym produces a cascading effect across business performance.

4:45 AM. No Alarm Arguments. Get to Work.
